Why the Last Four Weeks Matter More Than the Previous Twelve
Early in a training cycle, your body is still adapting. Your sweat rate changes as fitness improves. Your gut tolerance shifts as you practise fuelling under load. Your carbohydrate needs scale with training volume.
By the time you reach four weeks before taper, those adaptations have largely stabilised. Your sweat rate in current conditions is close to what it will be on race day (assuming you account for temperature differences). Your gut has had months to adapt to processing fuel at effort. The data you collect now is the most predictive data you will get.
This is also the last window where you can safely test changes. Once taper starts, you cut volume significantly. There are no more 30+ km long runs to trial a new gel timing or hydration volume. Whatever you lock in at the end of this four-week window is what you race with.
Week 1 (4 Weeks Before Taper): Test Your Products
Objective: Confirm that every product in your race-day kit works at sustained effort.
This is not the week for bold experiments. If you have been using a specific gel, drink mix, and electrolyte through training, this run confirms they still work at your current fitness and in current conditions.
Run your planned long run at your normal training pace. Use the exact products you plan to race with — the same gel brand, the same drink mix concentration, the same electrolyte format (tablet, capsule, or liquid). Match the sequence you plan to follow on race day.
What to track:
- Any GI discomfort: bloating, nausea, cramping, urgency
- Energy stability through the final third of the run
- Whether you could physically take in fuel at each planned interval
- Your total fluid intake versus your planned intake
Decision point: If anything causes GI issues at training pace, it will be worse at race pace. This is your last chance to swap a product. If everything works, move to Week 2 with the same kit locked in.
Week 2 (3 Weeks Before Taper): Test Your Timing and Volume
Objective: Dial in exactly how many grams of carbohydrate per hour your gut can handle and at what intervals.
Now that your products are confirmed, this week tests the logistics. The question is not "can I eat gels?" but "can I eat this many grams at this frequency for this long?"
Start with your target carbohydrate intake. If you are aiming for 60g per hour, that might mean one gel every 30 minutes plus sips of a carb drink. If you are targeting 80-90g per hour, you will likely need gels plus a concentrated drink mix.
What to track:
- Total grams of carbohydrate consumed per hour
- The interval between each intake (every 20, 30, or 45 minutes)
- How you felt in the final 45 minutes — this is where timing failures show up
- Your fluid intake rate versus your estimated sweat rate
Decision point: If you hit your target intake with no GI issues and strong energy in the final third, this is your race-day protocol. If you had to back off, reduce your target by 10-15g per hour and retest in Week 3.
Week 3 (2 Weeks Before Taper): Race-Pace Simulation
Objective: Test your locked-in plan at a pace closer to race effort.
This is the run most athletes skip — and it is the most important one. Everything you tested in Weeks 1 and 2 happened at training pace. Training pace is typically 30-60 seconds per kilometre slower than marathon pace. That difference matters enormously for your gut.
At higher intensities, your body diverts blood flow away from the digestive system and toward working muscles. The same gel that went down easily at 5:30/km pace can cause nausea at 4:50/km. The same fluid volume that absorbed fine at easy effort can slosh in your stomach when you push the pace.
You do not need to run the full long run at race pace. The protocol: run the first two-thirds at normal training pace with your fuelling plan running, then pick up to marathon pace for the final 8-10 km while continuing to fuel on schedule.
What to track:
- Any change in gut comfort when pace increases
- Whether you can physically take in fuel at race pace (it is harder to eat while breathing harder)
- Your heart rate response — heart rate drift in the final third can indicate dehydration even if you feel fine
- Energy and mental clarity in the final kilometres
Decision point: If your plan survived the pace increase, you are done testing. If your gut rebelled at race pace, you have two options: reduce your per-intake volume (take half a gel more frequently instead of a full gel less often) or switch to a more easily absorbed format (liquid carbs instead of gels). You have one more long run to confirm the adjustment.
Week 4 (1 Week Before Taper): Confirmation Run
Objective: Execute your finalised plan exactly as you will on race day. No changes.
This is not a test. This is a dress rehearsal. Everything should be locked in: products, timing, volume, pre-run meal, and hydration strategy.
Run your long run with the exact pre-run routine you plan to use on race morning. Eat the same breakfast at the same time gap before the run. Start fuelling at the same point in the run as you will in the race. Use the same kit (belt, vest, or pockets) you will carry on race day.
What to track:
- Confidence. Did the plan feel automatic, or were you thinking about it too much?
- Any logistical issues: fumbling with gel wrappers, bottles not fitting, timing feeling forced
- Your overall energy and mood in the final third
Decision point: If this run goes smoothly, your race-day nutrition plan is finalised. Write it down. Every product, every gram, every minute. Tape it to your wall. Do not change anything between now and race day.
The Temperature Variable You Cannot Ignore
There is one factor this four-week protocol cannot fully replicate: race-day temperature. If you are training through August heat and racing in October cool, your sweat rate on race day will be lower than in training. That means you may need less fluid than your summer long runs suggest.
The adjustment is straightforward but important. For every 10°C drop between training conditions and race-day conditions, expect your sweat rate to decrease by roughly 10-15%. If your summer long runs showed a sweat rate of 1.2 litres per hour, a race-day temperature 15°C cooler might bring that down to around 1.0 litre per hour.
Do not reduce your carbohydrate intake in cooler conditions — your muscles burn the same amount of glycogen regardless of temperature. But do adjust your fluid volume downward so you are not overdrinking.
