Somewhere in your first training plan — or your first panicked Google search before a long run — you picked up the rule: drink until your pee is clear.
It sounds scientific. It feels measurable. And it is, unfortunately, wrong enough to get you into trouble on race day.
Clear urine doesn't confirm you're properly hydrated. In many cases it means the opposite: you've drunk too much water, diluted your blood sodium, and set yourself up for the exact kind of mid-race collapse the rule was supposed to prevent.
This isn't a fringe opinion. Sports scientists have been pushing back on the "clear = good" myth for over a decade. But the advice persists because it's simple, and simple sticks — even when it's dangerously incomplete.
What Urine Colour Actually Tells You
Your kidneys regulate fluid balance by concentrating or diluting urine. When you're dehydrated, urine gets darker because your kidneys conserve water. When you drink a lot, urine gets lighter because your kidneys flush the excess.
So far, the "clear is good" logic holds — if your only concern is whether you've had enough water in the last hour or two.
But hydration for endurance athletes isn't just about water volume. It's about the balance between water and electrolytes — specifically sodium. And urine colour tells you nothing about that balance.
Here's why that matters: you can drink three litres of plain water in the hours before a long run, produce completely clear urine, and still be functionally unprepared for the run. Your blood sodium concentration may have dropped to the lower end of normal. Your body is holding more fluid than it needs. And the moment you start sweating — losing both water and sodium — you're starting from a diluted baseline rather than a balanced one.
The Real Risk: Hyponatremia
Hyponatremia — blood sodium dropping below 135 mmol/L — is the medical emergency hiding behind the "drink more" advice. It happens when athletes consume more fluid than they lose through sweat, diluting blood sodium to dangerous levels.
It's not rare. Studies at major marathons have found that up to 13% of finishers show clinically low sodium levels. The athletes most at risk aren't the ones who forget to drink. They're the conscientious ones — the runners who follow the "drink early, drink often, drink until clear" rule to the letter.
Symptoms start mild: bloating, nausea, headache. They can escalate to confusion, seizures, and in extreme cases, death. Every year, race medical tents treat more cases of overhydration than dehydration.
The "clear urine" rule doesn't protect you from this. It actively pushes you toward it.
Why the Rule Persists
The clear-urine guideline works reasonably well for sedentary people in normal conditions. If you sit at a desk and notice dark urine, yes, you should probably drink more water.
But endurance athletes aren't sedentary, and race day isn't normal conditions. Three things break the rule for runners:
Sweat rate varies enormously between individuals. One runner loses 500ml per hour; another loses 1,500ml. A rule based on urine appearance can't account for a 3x difference in fluid loss.
Sodium loss varies even more. Sweat sodium concentration ranges from about 200mg/L to over 1,500mg/L. Two runners can sweat the same volume and lose wildly different amounts of sodium. Urine colour tells you nothing about this.
Timing distorts the signal. Urine colour reflects what happened 1-2 hours ago, not what's happening now. Checking your pee before a morning run tells you about last night's hydration, not your current readiness to run in 30-degree heat for two hours.
What Proper Hydration Actually Looks Like
Sports scientists don't use "clear" as the target. The widely accepted standard is pale straw — a light yellow colour that indicates adequate hydration without excessive dilution.
But even pale straw has limits as a metric. For race-day planning, you need more than a colour chart. You need three numbers:
1. Your sweat rate. How much fluid you lose per hour of running at your target pace and expected race-day temperature. This is measurable: weigh yourself before and after a run, account for fluid intake, and calculate the difference.
2. Your sodium loss rate. How much sodium you lose per litre of sweat. This varies by genetics and heat acclimatisation. A sweat test or a biosensor can measure it, but even an estimate based on your sweat taste (very salty residue = higher sodium loss) is better than ignoring it.
3. Your fluid absorption rate. Your gut can only absorb about 800–1,000ml of fluid per hour during exercise. Drinking more than this doesn't hydrate you — it sits in your stomach, causes sloshing and nausea, and can contribute to hyponatremia.
With these three numbers, you can build a hydration plan that replaces what you actually lose — not more, not less. That's personalised hydration. Urine colour is a blunt tool trying to do the same job with none of the data.
The Practical Fix: How to Hydrate Smarter
If you've been chasing clear urine, here's how to shift to a data-driven approach:
Before your long run: Aim for pale straw urine, not clear. Sip water with electrolytes — not plain water — in the 2-3 hours before you run. Stop drinking 30 minutes before the start to avoid starting with a full bladder and diluted sodium.
During the run: Drink to a plan, not to thirst and not to a colour. Your plan should be based on your sweat rate and the conditions. In cool weather, 400-600ml per hour is typical for most runners. In heat, 600-1,000ml. Include sodium — 300-700mg per hour depending on your sweat composition and the temperature.
After the run: Weigh yourself. Every kilogram lost represents roughly a litre of fluid deficit. Replace 150% of that deficit over the next 2-4 hours (the extra 50% accounts for ongoing urine production). Include sodium in your recovery drinks or food.
Stop checking urine colour as your primary metric. Use it as a rough background signal — dark urine means you're probably behind — but don't let it drive your hydration volume. Your sweat rate data is the better guide.
What About Race Day?
Race day magnifies every hydration mistake. The combination of adrenaline (which suppresses thirst), aid station availability (which encourages over-drinking), and pre-race anxiety (which sends nervous runners to the water table early and often) creates the perfect setup for hyponatremia.
The runners who get race-day hydration right are the ones who've tested a specific plan in training — not the ones who wing it with a pee-colour rule and good intentions.
Your plan should specify: how many millilitres at each aid station, whether you're taking plain water or electrolyte drink, and how you'll adjust if conditions are hotter or cooler than expected. That level of precision requires knowing your sweat rate and sodium needs, which is exactly what crude proxies like urine colour can't provide.
