Your legs went heavy. Your brain went foggy. Your pace dropped off a cliff. By the time you realised something was wrong, it was already too late to fix.

This is how most fueling failures play out. Not because athletes skip nutrition, but because they miss the early warning signs that their body is running low. By the time you "feel" like you're bonking, your glycogen stores have been dangerously low for 15–20 minutes. The crash didn't start at mile 18 — it started at mile 15 and you didn't notice.

Your body has a fuel gauge. It's not a single number — it's a collection of signals from your muscles, your brain, your gut, and your heart rate data. Here's how to read each one, what it means, and what to do the moment you spot it.

1. Your Pace Drops But Your Effort Stays the Same

This is the most common early warning sign and the easiest to miss. You're running the same perceived effort — breathing the same, legs feeling the same — but your pace has quietly slipped 10–15 seconds per kilometre. Your watch shows it. You don't feel it.

What's happening: Your muscles are starting to run low on glycogen and shifting to fat oxidation, which produces energy more slowly. Your body compensates by reducing output while maintaining the same perceived effort. You feel fine because your brain hasn't registered the fuel shortage yet.

What to do: Take a gel immediately with 150–200ml of water. Don't wait for your next scheduled fueling window. This signal means your plan is behind schedule. If you catch it early, you can stabilise within 10–15 minutes. If you wait another 20 minutes, the crash is irreversible for this race.

2. Your Heart Rate Drifts Up Without a Change in Pace or Terrain

Heart rate drift is one of the most reliable dehydration indicators your watch already tracks. If your heart rate climbs 10+ beats per minute above your baseline for the same pace on flat terrain, your blood volume has likely dropped.

What's happening: When you lose fluid through sweat, your blood volume decreases. Your heart has to pump faster to deliver the same amount of oxygen to your muscles. The result: higher heart rate, same pace, same terrain. This is called cardiovascular drift, and it's a direct signal that you're behind on fluids.

What to do: Drink at the next aid station — water if you've been taking gels with sports drink, or electrolyte fluid if you've been taking gels with water. Aim for 200–300ml and repeat at the next two stations. If your heart rate doesn't stabilise within 15 minutes, you're significantly dehydrated and should consider slowing your pace by 10–15 seconds per kilometre to reduce cardiac demand.

Pro tip: If you track heart rate on your Garmin or Apple Watch, glance at it every 3–4 kilometres during the second half of the race. A steady climb that doesn't match terrain is your most objective mid-race hydration signal.

3. You Can't Do Simple Maths in Your Head

This one sounds odd, but it's among the most reliable bonking indicators. Try to calculate your projected finish time. Subtract your current kilometre from the total. Work out how many gels you have left. If any of these tasks feel unreasonably difficult, you're in trouble.

What's happening: Your brain runs almost exclusively on glucose. When blood glucose drops, cognitive function degrades before physical performance does. This is why bonking often starts with "brain fog" — difficulty making decisions, losing track of where you are in the race, or an inability to do mental arithmetic you'd normally find trivial.

What to do: Take fast-acting carbs immediately. A gel is ideal. If you don't have one, grab whatever the aid station offers — sports drink, cola, even a handful of sweets. The goal is to get glucose into your bloodstream as quickly as possible. Your brain will recover faster than your legs, so if you catch this early you can often rescue the run.

4. You Feel Cold on a Warm Day

This is a red-alert signal that many runners don't recognise. If you get goosebumps or feel chilled despite running in warm conditions, your body is telling you it's in energy crisis.

What's happening: When glycogen runs critically low, your body reduces blood flow to the skin to preserve core circulation. The result is a drop in skin temperature that feels like sudden cold even on a 25°C day. This is a late-stage bonking signal — you're closer to the wall than you think.

What to do: Slow down significantly. Walk if you need to. Take two gels in quick succession (5 minutes apart) with water. This is a rescue situation, not a minor adjustment. Your body is prioritising survival over performance. Respect it. You can often salvage a finish, but not at your target pace.

5. Your Stomach Starts Rejecting What It Accepted an Hour Ago

You've been taking gels fine for the first 90 minutes. Now the same gel makes you gag. Your stomach feels sloshy. The thought of another sachet makes you nauseous.

What's happening: There are two common causes. First, dehydration reduces blood flow to the gut, slowing gastric emptying — so fuel sits in your stomach instead of being absorbed. Second, you may have hit your gut's carbohydrate absorption ceiling and the unabsorbed sugar is pulling water into your intestines. Heat makes both worse.

What to do: Stop taking gels for 10–15 minutes. Switch to small sips of plain water (not sports drink — that adds more sugar to the problem). Walk for 2–3 minutes if possible to let your stomach settle. When you resume fueling, switch to a liquid carb source like sports drink rather than a concentrated gel. Take half portions at double the frequency rather than full gels.

What not to do: Don't force another gel down. GI distress escalates quickly and can end your race entirely. A 10-minute pause in fueling is better than vomiting at mile 20.

6. Your Legs Feel Heavy But Not Sore

There's a difference between muscle fatigue and fuel depletion, and it's important to distinguish them. Sore legs — aching quads, tight calves — are normal muscular fatigue from the distance. Heavy legs — legs that feel like they're made of lead, refusing to turn over despite not hurting — are often a fuel problem.

What's happening: When glycogen is depleted in your leg muscles, they lose their ability to contract efficiently. The sensation isn't pain — it's heaviness and resistance. Your muscles literally can't fire at the rate your brain is asking them to. This is different from the "sore legs" of muscle damage, which tends to be localised and sharp.

What to do: Fuel immediately. This is glycogen depletion talking, and it responds to carbohydrate intake faster than muscle damage does. Take a gel with caffeine if you have one — caffeine reduces the perception of effort and can buy you 15–20 minutes of improved performance while the carbs absorb. If you don't have caffeine gels, take whatever you have and consider grabbing cola at the next aid station.

7. You Want to Stop — Not Because It Hurts, But Because You Don't Care

The most insidious bonking symptom isn't physical — it's motivational. You stop caring about your time. You stop caring about finishing. You feel emotionally flat, apathetic, disconnected from the race. This isn't mental weakness — it's a neurochemical response to low blood glucose.

Serotonin levels shift, dopamine drops, and the emotional drive that was carrying you through pain at mile 10 evaporates at mile 20. Athletes describe it as "the lights going out" — not in their legs, but in their head.

What to do: Recognise this for what it is: a fuel problem, not a character flaw. Take carbs immediately. Walk if you need to. Tell yourself: "This is chemistry, not weakness." The motivational crash often lifts within 15–20 minutes of taking on glucose, long before your legs recover. If you can push through the apathy window and keep fueling, you can often rescue a finish — just not at your original pace.

The Meta-Skill: Checking In With Yourself Every 20 Minutes

The seven warning signs above are useful individually, but the real skill is building a habit of checking in with yourself at regular intervals. Every 20 minutes, ask three questions:

  1. How's my pace vs effort? (Signal 1)
  2. How's my heart rate vs terrain? (Signal 2)
  3. Can I still think clearly? (Signal 3)

If all three check out, you're fine. If any one of them is off, take action immediately. Don't wait until the next scheduled gel — adjust now.

This is the difference between runners who bonk and runners who don't. It's not that one group has a better fueling plan. It's that one group catches the early signals and responds, while the other group runs past them.
