Yet the vast majority of sports nutrition research — the studies behind every "take a gel every 45 minutes" recommendation — was conducted exclusively on men. The guidelines most runners follow were never designed for a body that cycles through four distinct hormonal phases every month.

That does not mean the advice is wrong. It means it is incomplete. Estrogen and progesterone create measurable changes in core body temperature, sweat composition, fluid retention, glycogen storage, and gut motility. If you have ever noticed that your performance, energy, or stomach tolerance varies from week to week without any obvious explanation, your cycle is likely the missing variable.

The Four Phases and What Changes

Your menstrual cycle is not just two phases (period and not-period). It moves through four distinct stages, and each one changes how your body handles fluid and fuel.

Phase 1: Menstrual (Days 1–5)

Estrogen and progesterone are both at their lowest. Your core temperature drops back to baseline and your body's thermoregulation is at its most efficient. Plasma volume is stable, and your gut tends to absorb fluid and carbohydrates well.

What this means for fueling and hydration: This is your most predictable phase. Standard hydration and fueling guidelines — the ones built from male-dominated research — work most reliably here. If you are going to test a new gel, electrolyte mix, or fueling protocol on a long run, this is the phase to do it. Your GI tolerance is typically at its best.

Phase 2: Follicular (Days 6–13)

Estrogen rises steadily while progesterone stays low. You may notice better energy, improved endurance, and higher carbohydrate tolerance. Your body is primed to store glycogen efficiently, meaning pre-run carb loading is particularly effective in this window.

What this means for fueling and hydration: You can generally handle higher carbohydrate intake — both in pre-run meals and during exercise — with fewer GI issues. If you are training your gut to tolerate 60–90g of carbs per hour, the follicular phase is your best testing ground. Hydration needs are stable and relatively standard.

Phase 3: Ovulation (Days 14–16)

Estrogen peaks and then drops sharply. Progesterone begins to rise. Core temperature may start to climb slightly. Some athletes report feeling strong during ovulation, while others notice a brief energy dip as hormones shift rapidly.

Phase 4: Luteal (Days 17–28)

This is where things change significantly. Progesterone peaks and estrogen rises again (though lower than at ovulation). Your body responds in several measurable ways.

Core temperature rises 0.3–0.5°C. Your thermoregulatory set point shifts upward. You start sweating at a higher core temperature, which means you are less efficient at cooling yourself — especially in warm conditions. If you are training through an August heatwave for a fall marathon, the luteal phase amplifies the heat stress your body is already under.

Sodium loss increases. Progesterone competes with aldosterone — the hormone that tells your kidneys to retain sodium. The result: you excrete more sodium both through urine and through sweat. If you are already a salty sweater (white streaks on your kit, stinging eyes), the luteal phase makes it worse.

Carbohydrate metabolism shifts. Your body preferentially burns fat over glycogen during the luteal phase. That sounds like a good thing until you realise what it means for high-intensity efforts: when you need quick energy from carbs — during tempo runs, intervals, or the final 10K of a marathon — your body is slower to mobilise glycogen. You hit the wall sooner unless you compensate with external carbs.

Gut motility slows. Progesterone relaxes smooth muscle, including in your GI tract. Food and fluid move through your stomach more slowly, which can increase bloating, nausea, and that heavy feeling when you try to take a gel mid-run.

What this means for fueling and hydration: This is the phase that catches most women off guard. The standard plan underperforms because your body is working differently. The next section breaks down exactly what to adjust.

Practical Adjustments for the Luteal Phase

The luteal phase demands the most adaptation. Here is a specific playbook.

Hydration

Increase fluid intake by 10–15%. Your elevated core temperature and delayed sweating onset mean you need more fluid to maintain the same level of cooling. If your standard hydration plan calls for 500ml per hour on a warm day, aim for 550–575ml during the luteal phase.

Add 200–400mg extra sodium per hour. Progesterone is driving sodium out of your body faster than usual. Standard electrolyte drinks may not be enough. Consider adding a sodium supplement (salt capsule or sodium-heavy electrolyte tab) on top of your regular drink mix. If you normally use a 300mg sodium electrolyte per bottle, bump it to 500–700mg.

Pre-hydrate more aggressively. Because your body retains less fluid in the luteal phase, the hydration you do in the 12–24 hours before a long run matters more. Sodium-loaded pre-hydration (a protocol like 500ml of water with 1,000mg sodium the night before) can help offset the progesterone-driven fluid loss.

Fueling

Front-load your carbs. Since your body is slower to mobilise glycogen, start fueling earlier in your run. If you normally take your first gel at 45 minutes, move it to 30 minutes during the luteal phase. The goal is to keep exogenous carbohydrate available before your body reaches for glycogen stores it is reluctant to release.

Increase carb intake by 10–20%. Your reduced glycogen utilisation means you need more external carbs to hit the same energy output. If your plan calls for 60g of carbs per hour, aim for 65–70g. This is not about eating more for the sake of it — it is compensating for a genuine metabolic shift.

Choose faster-absorbing carb sources. With gut motility slowed by progesterone, dense or complex carb sources are more likely to cause nausea. Opt for gels or drink mixes with glucose-fructose blends over solid food, energy bars, or high-fibre options. The faster a carb source clears your stomach, the less likely it is to sit there and cause problems.

Reduce the volume per serving and increase frequency. Instead of one full gel every 30 minutes, try half a gel every 15 minutes. Smaller, more frequent doses are easier on a sluggish GI system and keep blood sugar steadier.

How to Track Your Own Patterns

Every woman's cycle is different. The phase timings above are averages — yours might be shorter, longer, or irregular. The adjustments are starting points, not prescriptions. Here is how to build your personal picture.

Log your cycle alongside your training data. You do not need a separate app — just note your cycle day in your Strava description or training log. Over 3–4 months, patterns will emerge. You might find that your worst long runs cluster in the same 5-day window. That is your luteal dip.

Do the same long run in different phases. Pick a familiar route and a consistent pace. Run it once in your follicular phase and once in your luteal phase. Note your average heart rate, perceived effort, GI symptoms, and how your hydration felt. The difference will tell you how much adjustment you personally need.

Track your weight before and after runs across your cycle. Sweat rate testing (weigh yourself before and after a run, accounting for fluid and food intake) is useful on its own. But doing it in both the follicular and luteal phases will show you whether your sweat rate actually shifts — and by how much. Many women find a 10–20% increase in the luteal phase, especially in warm conditions.

Watch your heart rate. A resting heart rate 3–5 beats higher than your follicular baseline is a reliable signal that you are in the luteal phase. If your wearable tracks resting heart rate, you can use this to confirm which phase you are in — even if your cycle is irregular.
