Your Fall Race Is Cooler Than Your Training — Recalibrate Your Fueling Plan
Trained in summer heat but racing in autumn? Your hydration and fueling numbers need to change. Here's how to adjust before race day.

You've done the hard work. Sixteen weeks of long runs in July and August heat, sweat dripping off your chin at kilometre 25, gels going down like warm syrup. Your hydration plan is dialled in — you know exactly how much to drink and when.
Then race day arrives. It's October. The start-line temperature is 12°C. And the plan you built in the heat is about to fail you in the cool.
This is one of the most common race-day mistakes endurance athletes make, and it's almost never discussed. You trained your fueling in one set of conditions and raced in another. The numbers don't transfer.
Here's how to recalibrate.
Why Your Summer Numbers Don't Work in Autumn
Your body's fluid and fuel demands change significantly with temperature. In hot conditions, your cardiovascular system diverts blood to the skin for cooling. Your heart rate rises. Your sweat rate increases. You burn through glycogen faster because your body is working harder just to regulate temperature.
When race day is 15–20°C cooler than your training runs, several things shift at once:
Sweat rate drops. For every 5°C decrease in temperature, most runners see a 10–15% reduction in sweat rate. A runner losing 1.5 litres per hour at 30°C might lose only 1.0 litre at 15°C. That's 500ml less fluid per hour — a full water bottle.
Gut absorption changes. In cooler conditions, more blood stays in your core and gut, which generally means better digestion and absorption of carbohydrates. Gels that made you nauseous in the heat may sit fine in the cool. But the flip side: you'll need less fluid to process them.
Perceived effort drops. You'll feel stronger and run faster than your training suggested. This is a good problem, but it changes your fueling timeline — you'll hit distance markers sooner, which compresses your gel schedule.
Sodium needs change. Less sweat means less sodium loss. The aggressive sodium-loading protocol you used in summer training may be excessive for a cool-weather race.
Step 1: Retest Your Sweat Rate in Cooler Conditions
If you tested your sweat rate in July, that number is a summer number. You need an autumn number.
The protocol is straightforward:
- Weigh yourself in minimal clothing before a 60-minute steady run.
- Run at your planned race pace in the coolest conditions you can find — early morning, shaded route, or wait for a cooler day.
- Track exactly how much fluid you consume during the run.
- Weigh yourself again immediately after, in the same clothing.
- Calculate: (pre-run weight − post-run weight) + fluid consumed = sweat loss in one hour.
If you tested at 30°C and got 1.4 litres per hour, you might see 0.9–1.1 litres at 15°C. That difference is the margin between a good race and a bloated, sloshing stomach.
Run this test at least twice in the final 3–4 weeks before race day. If your race is in a different city, check the historical weather data for race morning and try to replicate it.
Step 2: Adjust Your Fluid Targets
Once you have an updated sweat rate, recalculate your fluid targets. The goal is to replace 60–80% of sweat losses per hour — not 100%.
Summer plan (30°C, sweat rate 1.4L/hr):
- Target fluid intake: 840–1,120 ml/hr
- That's roughly 200–280ml every 15 minutes
Adjusted autumn plan (15°C, sweat rate 1.0L/hr):
- Target fluid intake: 600–800 ml/hr
- That's roughly 150–200ml every 15 minutes
The difference seems small on paper, but over a 4-hour marathon, that's 960ml to 1,280ml less fluid — the difference between running light and running waterlogged.
Step 3: Recalibrate Your Carbohydrate Plan
Your carbohydrate needs per hour don't change as dramatically with temperature as your fluid needs do, but the delivery method might.
In hot conditions, many athletes get a significant portion of their carbs from sports drinks because they're already drinking large volumes of fluid. When you reduce fluid intake for a cooler race, you may need to shift more of your carb intake to gels or chews.
Here's the maths for a 75kg runner targeting 60g of carbs per hour:
Summer approach (high fluid):
- 800ml sports drink (6% solution) = ~48g carbs
- 1 gel = 25g carbs
- Total: 73g/hr — mostly from drink
Autumn approach (lower fluid):
- 500ml sports drink (6% solution) = ~30g carbs
- 1.5 gels = ~37g carbs
- Total: 67g/hr — more from gels, less from drink
If you've trained your gut to tolerate gels in the heat, you're ahead. If you've been relying on sports drink for most of your carbs, test the higher gel intake in your remaining long runs.
Step 4: Revisit Your Sodium Strategy
Sodium loading before a race and sodium replacement during a race are both affected by temperature.
In summer training, you may have been taking 500–800mg of sodium per hour. At cooler race-day temperatures, 300–500mg per hour is more appropriate for most athletes. Overdoing sodium in cool conditions can cause thirst, bloating, and GI distress — the opposite of what you want.
Review your electrolyte plan:
- If you use salt capsules, reduce by one capsule per hour compared to summer.
- If your sports drink is your primary sodium source, the reduced fluid intake will naturally lower your sodium intake — check if it's still sufficient.
- If you sodium-load the day before, keep the protocol but don't increase it beyond what you used in training.
Step 5: Run a Dress Rehearsal
With 3–5 weeks before race day, you have time for one or two full dress rehearsals. Pick your longest remaining training run and execute the adjusted plan exactly as you would on race day:
- Same breakfast, same timing
- Adjusted fluid volumes
- Updated gel schedule with the higher gel-to-drink ratio
- Reduced sodium intake
Pay attention to how your stomach feels, whether you're hitting your energy levels, and whether you finish the run well-hydrated without bloating.
If something doesn't work, you still have time to adjust. If you wait until race week, you're guessing.
The Variable You Can't Control
Even with retesting, there's one problem: you don't know the exact race-day temperature until 48 hours before the gun goes off. A race forecast of 14°C can shift to 20°C, and your recalibrated plan is suddenly too light on fluid.
