You Trained in Summer Heat — How to Recalibrate Your Fueling Plan Before Your Fall Race

There's just one problem: almost none of those numbers will be accurate on race morning.
If your fall marathon is forecast for 12°C and you trained through 30°C+ summers, your body is about to behave very differently. Your sweat rate will drop. Your stomach will process fuel at a different speed. The sodium you've been replacing aggressively may suddenly be too much. And the fueling plan you rehearsed on those brutal Saturday long runs? It needs a rewrite.

Why summer numbers don't transfer to fall races
Your body adapts remarkably well to heat. After 10–14 days of consistent heat exposure, plasma volume increases, sweat rate rises, and your cardiovascular system learns to cool you more efficiently. This is heat acclimatisation, and it's one of the most powerful training adaptations an endurance athlete can make.
But those adaptations are environment-specific. When race day arrives and it's 15–20°C cooler than your training conditions, several things shift at once:
Sweat rate drops significantly. A runner who loses 1.8 litres per hour in 32°C heat may lose only 1.1–1.3 litres per hour at 12°C — a reduction of 25–40%. If you're still drinking to your summer plan, you risk overhydrating. In extreme cases, that means hyponatremia — a dangerous drop in blood sodium caused by drinking too much relative to your losses.
Sodium losses change. Lower sweat volume means lower total sodium loss. The salt tabs or high-sodium drink mixes that kept you upright in summer might be overkill when it's cool and dry.
Gut function shifts. Heat diverts blood away from your gut to your skin for cooling. That's why many runners feel nauseous taking gels in hot conditions — your digestive system is literally getting less blood flow. In cooler temperatures, gut perfusion improves. Some runners find they can absorb more carbohydrate per hour in the cold. Others find that their gut, now trained for heat stress, behaves differently when that stress disappears.
Perceived effort changes. You'll feel easier at the same pace in cooler weather. That's good for performance, but it can mask fueling mistakes. You might feel so good in the first half that you skip a gel or drink less than planned — then pay for it at mile 20 when glycogen runs out regardless of temperature.
Step 1: Retest your sweat rate in cooler conditions
The single most valuable thing you can do is a sweat rate test when temperatures start dropping. You probably did one in summer. Now do it again.
The process is simple: weigh yourself before a run (no clothes, after using the bathroom), run for 60 minutes at your target race pace, weigh yourself after (towel off sweat first), and add back whatever fluid you drank during the run.
The formula: pre-run weight minus post-run weight plus fluid consumed equals total sweat loss in that hour.
If you tested at 1.7L/hour in July and now get 1.2L/hour in late September conditions, your hydration plan needs to drop by roughly 500ml per hour. That's the difference between two sips at every aid station and a full cup — multiply that across 26.2 miles and you can see how summer-calibrated plans go wrong.
Run this test at least twice, ideally at the time of day your race starts and in conditions as close to race-day forecasts as possible.
Step 2: Adjust your fluid targets
Once you have your cooler-weather sweat rate, recalculate your fluid intake goal. The standard guidance is to replace 60–80% of sweat losses during exercise — not 100%, because some dehydration is normal and trying to replace every drop risks sloshing and GI distress.
If your new sweat rate is 1.2L/hour, aim for 720–960ml per hour. Compare that to the 1,000–1,350ml you might have been targeting in summer. That's a meaningful reduction.
Practically, this means:
- Taking smaller sips at aid stations rather than draining a full cup
- Possibly dropping a bottle or switching from a hydration vest to a handheld
- Adjusting your pre-race hydration too — you don't need to sodium-load as aggressively if losses are lower
Don't guess. Know your number.
Step 3: Reassess your sodium strategy
Sodium replacement is the most individual part of hydration planning. Sweat sodium concentration varies wildly between athletes — from as low as 200mg/L to over 1,500mg/L. Your absolute sodium loss in summer (high sweat rate x your concentration) may be dramatically different from your fall race loss (lower sweat rate x the same concentration).
If you've been taking salt tabs every 30 minutes or using a high-sodium drink mix, scale back proportionally to your new sweat volume. A runner losing 1,800mg of sodium per hour in summer might lose only 1,100mg per hour in cooler conditions — that's one fewer salt tab per hour, or a switch from a heavy electrolyte mix to a lighter one.
Signs you're over-replacing sodium in cooler races: bloating, puffiness in your hands, nausea that hits even when you're not hot. These are often mistaken for "gel stomach" when the real culprit is too much sodium pulling water into your gut.
Step 4: Recalibrate your carb intake
Here's where most runners make the wrong call. Temperature changes your fluid plan, but your carbohydrate needs are driven primarily by pace, duration, and body weight — not weather.
If you're running a 4-hour marathon, you still need 60–90g of carbs per hour regardless of whether it's 12°C or 32°C. The total glycogen demand doesn't change just because it's cooler.
What does change is how well your gut can process those carbs. In cooler conditions with better gut blood flow, you may actually be able to absorb more per hour than you could in the heat. If you were capping at 60g/hour because gels made you nauseous in summer, try pushing toward 70–80g in your cooler long runs. Your gut might handle it now.
The flip side: don't assume your summer gut training automatically transfers. The conditions under which you trained your gut to tolerate gels were specific — high core temperature, reduced gut perfusion, specific pacing. In different conditions, test again. Use your September and early October long runs to rehearse your revised plan in conditions closer to race day.
A practical approach:
- Keep your carb-per-hour target the same or slightly higher than summer
- Reduce your fluid volume to match your new sweat rate
- That means your fuel gets more concentrated — more carbs per litre of fluid
- Consider whether gels-plus-water or a carb drink mix gives you a better ratio at the lower fluid volume
Step 5: Run at least two long runs on your new plan
You would never race in shoes you hadn't trained in. Your fueling plan deserves the same respect.
Take your recalibrated numbers — new sweat rate, adjusted fluid targets, revised sodium, maintained or increased carbs — and test them across at least two long runs of 90+ minutes in conditions as close to your expected race weather as possible.
Pay attention to:
- GI comfort. Does the higher carb concentration (more fuel, less fluid) sit well?
- Hydration feel. Are you finishing runs properly hydrated without the bloating or sloshing you might get from summer-level fluid intake?
- Energy in the final miles. If you bonk in the last 30 minutes despite fueling, you may need more carbs, not more water.
- Urine colour post-run. Pale yellow is ideal. Clear means you likely over-drank. Dark means you under-fueled on fluids.
The mistake most runners make
The most common error in fall marathon fueling is carrying a summer plan into a cooler race unchanged. It feels safe because you tested it, but you tested it in fundamentally different conditions.
The second most common error is the opposite: assuming cooler weather means you don't need to fuel or hydrate as aggressively. You absolutely do need carbohydrates. You likely need slightly less fluid. And you need a sodium plan that matches your actual losses, not your July losses.
The athletes who nail race-day nutrition in October are the ones who treat September as a second testing window — re-running the experiments, updating the numbers, and building confidence in a plan that matches the race they're about to run, not the training they've already done.
