You've been grinding through July and August long runs in 30°C heat, hosing yourself at every water station, cramming electrolyte tabs into every bottle. Your fueling plan is dialled. You know exactly how much to drink and when.
Then October arrives. Race morning is 12°C and overcast. That plan you perfected? It's wrong now.
Not slightly off. Structurally wrong. The conditions that shaped it have changed, and if you run your summer plan on a cool fall day, you'll spend the back half of your marathon waterlogged, bloated, and wondering why your legs feel heavy despite perfect preparation.
This is one of the most common — and least discussed — mistakes in fall marathon season. Here's how to recalibrate.
Why your summer plan doesn't transfer
Your fueling plan is a product of the conditions you built it in. In summer heat, three things happen that directly affect how much you need to drink and eat:
Your sweat rate climbs. At 32°C, a 70 kg runner might lose 1.5–2.0 litres per hour. At 12°C, that same runner might lose 0.8–1.0 litres. That's a 40–50% drop. Every millilitre of your hydration plan was calibrated to the higher number.
Your electrolyte losses scale with sweat. If you're losing half the fluid, you're losing roughly half the sodium. That 800 mg/hour sodium target from your summer long runs becomes 400–500 mg on race day.
Your gut gets less stressed. Heat diverts blood away from your digestive system to your skin for cooling. In cooler conditions, gut blood flow stays higher, which means your stomach can handle more concentrated fueling — but also means you don't need to dilute your carbs as aggressively.
Meanwhile, one thing barely changes: your carbohydrate needs. Whether it's 32°C or 12°C, your muscles still burn through glycogen at roughly the same rate for a given pace. You still need 60–90 g of carbs per hour. The fuel stays; the fluid drops.
The three things that change on a cool race day
1. Total fluid volume drops significantly
This is the biggest adjustment. If your summer long runs had you drinking 750 ml per hour, your fall race might only need 400–500 ml. Drinking your summer volume in cool conditions is how athletes end up with hyponatremia — a dangerous drop in blood sodium caused by drinking too much relative to sweat loss.
The fix: estimate your cool-weather sweat rate. Run a long run on a cooler morning (early start, cloud cover, or wait for a cooler week), weigh yourself before and after, and calculate the difference. That's your new baseline.
A simple formula:
Cool-weather sweat rate (ml/hr) = (pre-run weight in grams − post-run weight in grams + fluid consumed in ml) ÷ hours of running
If you've been sweating 1.6 L/hr in heat and testing gives you 0.9 L/hr in the cool, your race-day fluid target just dropped by nearly half.
2. Electrolyte dosing needs recalculating
Sodium loss tracks with sweat volume. If your sweat rate drops 40%, your sodium needs drop roughly proportionally. An athlete taking two salt caps per hour in summer might only need one on a cool race day.
But don't cut electrolytes to zero. You're still sweating, still losing sodium, and still running for 3–5 hours. The adjustment is proportional, not binary.

3. Your carb delivery method might need to shift
Here's where it gets interesting. In summer, many athletes dilute their carbs heavily — using lots of drink mix in large volumes of water to get fuel and fluid simultaneously. When your fluid needs drop in the cool, that delivery method breaks down.
If you were getting 40 g of carbs through 750 ml of drink mix, and you only need 400 ml on race day, you have two options:
Option A: Increase concentration. Make your drink mix stronger so you get the same carbs in less fluid. This works if your gut handles it — and in cooler conditions, it often can, because gut blood flow is higher.
Option B: Shift carbs to gels. Keep your drink as plain water or light electrolytes, and get your carbs from gels instead. This gives you more control over fluid and fuel independently.
Most experienced racers go with Option B for cool-weather races. It separates the two variables and lets you adjust each one independently during the race.
How to test before race day
You have 8–12 weeks before your fall race. That's enough time to test your adjusted plan, but only if you start now.
Step 1: Get your cool-weather sweat rate. Pick a morning that's close to your expected race-day temperature. Do a 60–90 minute run at race pace. Weigh before and after. Calculate.
Step 2: Rebuild your fluid plan. Set your hourly fluid target based on the new sweat rate. Aim to replace 70–80% of sweat loss — not 100%. Your body can handle a mild deficit over a marathon.
Step 3: Adjust electrolytes proportionally. Scale your sodium intake down in line with the sweat rate drop. Don't guess — calculate.
Step 4: Decide your carb delivery. If you've been using heavy drink mix, test switching to gels + water on your next long run. Keep the total carb target (60–90 g/hr) the same; just change the vehicle.
Step 5: Run the dress rehearsal. Your last long run before taper (typically 3–4 weeks out) should use the full adjusted plan. Same gels, same fluid volume, same timing. Race morning is not the time for surprises.
The mistakes that catch people on race day
Over-drinking. The most dangerous one. You trained in heat, you're used to drinking a lot, and race-day nerves make you reach for the cup at every station. In cool conditions, this floods your system. Take what you need, skip what you don't.
Keeping summer sodium levels. High sodium intake without corresponding sweat loss can cause bloating and GI discomfort. Scale it down.
Changing nothing. This is the default. Most athletes run their summer plan without a single adjustment and wonder why they feel off. The conditions changed; the plan has to change with them.
Not testing. You have weeks of training left. Use one long run — just one — to test the adjusted plan. That single rehearsal is worth more than any amount of race-week anxiety.
What your wearable is already telling you
If you're running with a Garmin or Apple Watch, you have the data to make this easier. Your recent long runs show estimated sweat loss, average heart rate, and environmental conditions. Compare a hot training run to a cooler one — the difference in fluid loss is your recalibration starting point.
The gap is that most wearables show you the data without telling you what to do with it. You can see that you lost 2.1 litres on Tuesday's run and 1.1 litres on Saturday's cooler run, but the watch doesn't say "therefore, adjust your race-day fluid intake to X ml per hour."
